Upper/lower + Zone 2, rucking as the hybrid¶

Programs for men 40+ collapsed onto the same skeleton this week: 3–4 lifting days (upper/lower or low-volume full body), ~150 minutes of Zone 2, joints first. Rucking is the crossover hit — weighted walks sold as cardio plus backbone without signing up for a 5K plan.
High-volume bro splits and hero HIIT are getting dunked on for recovery reasons. That dunk is correct.
Not medical advice
If you have chest pain, untreated hypertension, a herniated disc you have not cleared, or you have not trained in years, get a doctor’s ok before you copy a template. Sharp pain is a stop. Soreness is not.
What X is actually arguing¶
Three templates keep winning the replies:
- Upper/lower, four days, with Zone 2 on the gaps. Sessions ~60 minutes. Some people drop a third set to keep the clock honest. Heavier 4–6 rep work shows up on the same skeleton once you are not deconditioned.
- Low-volume full body, 2 hard sets near failure (or 1–2 reps in reserve), 3+ days a week. Hormozi-style frequency: hit the muscle often, don’t live in the gym. Good for busy weeks.
- Beginner / high body-fat: 2 lifting days, machines, 12–20 reps, lots of easy bike Zone 2, leave 3 reps in the tank. Consistency first.
Rucking sits next to all three. A simple progression that circulated: Week 1 — 2 miles at 35 lb; Week 2 — 3 miles at 25 lb; then build distance before you build load. People like it because it is outdoor, joint-friendlier than jogging for many, and it trains the trunk without a sit-up cult.
Zone 2 is treated as non-negotiable, especially if you carry extra weight: ~150 minutes a week, conversational pace. See this week’s Health article — the same 150 minutes is doing double duty for VO2 max and for training recovery.
Why bro splits fail after 40¶
A 6-day “chest / back / legs / shoulders / arms / legs” plan assumes:
- You recover like a 22-year-old
- You have 90 minutes, six times
- Missing Thursday doesn’t collapse the week
You don’t. After 40, frequency on the big patterns beats isolation volume. Hitting squat/hinge, push, pull, and a carry 2–4 times a week with moderate sets will grow and keep muscle. A heroic arm day that leaves you too sore to row on Friday will not.
HIIT classes have the same problem: they feel like work, they trash recovery, they are a poor substitute for either real lifting or real Zone 2.
The default week (already lifting)¶
Use this if you can train four times without your knees writing a complaint.

Sets: 2–3 per movement, 6–12 reps for most, leave 2–3 reps in the tank until you have months of consistency. Then you can take some sets closer to the limit.
To keep it under an hour: cut the third set, not the patterns.
The default week (restarting)¶
You have not trained in a year, or you are coming back from being the weekend warrior.
- Lift twice. Full body. Machines are fine.
- Walk most days.
- Zone 2 on 2–3 easy days (bike if running hurts).
Session sketch:
- Incline dumbbell or machine press — 3 × 10–15
- Lat pulldown — 3 × 10–15
- Leg press — 3 × 12–20
- Hip hinge (RDL or machine) — 3 × 10–12
- Farmer carry — 3 short trips
- Optional: curl + pushdown superset
Leave 3 reps in reserve. Your ego will hate this. Your joints will not.
When two sessions feel easy for three weeks, add a third day or add a ruck. Not both in the same week.
Rucking without wrecking your feet¶
- Start light. 20–30 lb in a backpack that doesn’t swing. Water bottles work. A plate in a cheap ruck works.
- Start short. 2 miles. Flat.
- Shoes you already walk in. Blisters mean you did too much, not that you need a $300 boot yet.
- Uphill is load. Downhill is knees. If downhill bothers you, shorten the route.
- Rucking can replace one Zone 2 session. It should not replace lifting.
Progression: add distance first, then add 5–10 lb. A monthly longer ruck (6–10 miles) is a fine optional goal. It is not week one.
Zone 2 on the days you don’t lift hard¶
Talk, don’t sing. Bike, incline walk, easy row. 30–50 minutes. Heart-rate strap optional.
If you only have 20 minutes, take the 20. Do not turn it into intervals because 20 felt too easy. Easy is the point.
Joints¶
The Joints page exists because this week’s templates only work if you can repeat them in October.
- Warm up the pattern with the empty bar or a light set.
- Full range you own, not the range a 24-year-old owns.
- Sharp pain: stop that movement, swap to a machine or a different pattern, don’t “push through.”
- Soreness 24–48 hours after a restart week is normal. Soreness that alters your walk is too much volume.
This week¶
- If you are restarting: two full-body sessions. Write the days down.
- If you are consistent: run the upper/lower week once. Do not add a fifth lifting day.
- One ruck or one extra Zone 2 session. 2 miles, 20–30 lb, or 40 minutes easy bike.
- Leave 2–3 reps in the tank. Count them.
- Do not download a new split on Wednesday.
